How to Lower Your Resting Heart Rate

You lower your resting heart rate two ways at once: by building a heart that moves more blood per beat, and by strengthening the vagal brake that holds the beat down at rest. In practice that means easy aerobic work three to five times a week, a few minutes a day of slow breathing at around six breaths a minute, protected sleep, less alcohol, and regular heat exposure. Most people who train both sides drop five to ten beats per minute within eight to twelve weeks. The breathing shows up in days, the aerobic change takes months, and alcohol undoes more of it overnight than almost anything else you do all week.

What counts as a good resting heart rate

The textbook range for adults is 60 to 100 beats per minute, which is technically correct and practically useless. Most healthy adults sit between 55 and 75, well trained endurance athletes often live in the 40s, and I have measured people in the low 50s who were exhausted and dysregulated alongside people at 68 who were thriving.

So treat the number as a trend, not a grade. What matters is your own baseline and which direction it is moving. A resting heart rate that has crept up six beats over a few months is telling you something real about your sleep, your stress load, or your training, and it is worth listening to long before it becomes a problem you can feel.

The two levers: a bigger pump and a stronger brake

Your heart rate at rest is the result of a negotiation. On one side, how much blood your heart moves with each contraction. On the other, how firmly your nervous system is holding it back.

The first lever is fitness. Aerobic training thickens and strengthens the left ventricle and expands blood volume, so each beat delivers more. Deliver more per beat and you need fewer beats to supply the same body. That is why endurance athletes have low resting heart rates, and it is a slow, structural adaptation measured in months.

The second lever is the one most people never touch. Left completely alone, the pacemaker cells in your heart would fire at around 100 beats a minute. You are not sitting at 60 because your heart is slow. You are sitting at 60 because your vagus nerve is actively holding it down, beat by beat, through a constant stream of signals. That restraint is called the vagal brake, and unlike your ventricle, it responds to training in days.

How the vagal brake works

Watch your heart rate closely during a slow breath and you will see it rise on the inhale and fall on the exhale. That rhythm is the brake releasing and re-applying in real time, and its size is the single clearest window into vagal tone. It is the same phenomenon underneath heart rate variability, which is why HRV and resting heart rate so often move in opposite directions: as one rises, the other tends to fall.

A strong brake does not just lower the number on your wrist. It is what lets you take a hit, a hard conversation, a near miss in traffic, a piece of bad news, and come back down quickly instead of staying lit for the rest of the day. The number is only ever the shadow of the capacity.

What actually lowers resting heart rate

  • Easy aerobic work. Three to five sessions a week at a pace where you can hold a conversation. This is the biggest structural lever, and going harder is not better here. The easy pace is the point.
  • Slow breathing at six breaths a minute. Five to ten minutes a day. Coherent breathing sits your heart rhythm and your breath rhythm on top of each other and trains the brake directly. This is the fastest lever you have.
  • Sleep. Your lowest heart rate of the entire day happens in deep sleep. Short or broken sleep raises the whole next day's baseline. Nothing on this list compensates for chronically sleeping five hours.
  • Less alcohol. Two drinks can lift resting heart rate by five to ten beats for a night and a half. If you track anything on a wearable, this is the pattern you will see most clearly.
  • Caffeine timing. Not the coffee itself so much as coffee after early afternoon, which raises your overnight heart rate through worse sleep.
  • Regular heat. Sauna behaves like light cardiovascular training and improves plasma volume and vascular function. Two to four sessions a week is a useful dose. I wrote about the mechanism in sauna benefits for your nervous system.
  • Hydration and iron status. Both low fluid volume and low iron force the heart to beat more often to move the same oxygen. Worth checking if your number is stubbornly high.
  • Unloading chronic stress. Ongoing sympathetic drive keeps the brake off. This is the one most people would rather solve with a supplement.

How fast it moves

Expect different timelines from the two levers, because they are different kinds of change. Daily slow breathing usually shows up in your overnight numbers within one to two weeks. Fix your sleep and cut alcohol and you will see two to five beats come off inside a fortnight, purely from removing load. The aerobic adaptation is the slow burn: real structural change over eight to twelve weeks, and it keeps going for a year or more if you keep showing up.

Measure it properly or the whole exercise is noise. Same conditions every time, first thing in the morning, still lying down, before you look at your phone. Or let a wearable give you your true overnight low, which is the cleanest signal available to most people. Then look at weekly averages rather than single mornings. One bad night means nothing. A three week drift means everything.

When a low number is not good news

Lower is not automatically better, and this is worth saying plainly. A resting heart rate that drops sharply without a matching increase in training, or one that sits below 50 alongside dizziness, fainting, breathlessness, chest discomfort, or deep fatigue, needs a doctor rather than a training plan. Some medications, thyroid problems, and conduction issues all lower the number without improving anything. The same is true in reverse: a resting heart rate that climbs steadily for no clear reason deserves attention, not a new breathing routine.

Look for the pattern where a falling resting heart rate comes alongside rising HRV, better sleep, and more energy. That combination is adaptation. A low number attached to exhaustion is something else.

The number is downstream of the return

Here is what I would rather you take from this than any protocol. Your resting heart rate is not a target to chase, it is a readout of how well your body can settle, and settling is a skill. Every slow exhale, every easy run you did not turn into a race, every night you protected, is a rep of that skill.

Calm is not a place you arrive at. It is the capacity to come back, and the faster you return, the more unshakeable you become. A lower resting heart rate is simply what that capacity looks like written down.
